One Rep Max Calculator · Practical guide

What Percentage of 1RM Should I Lift?

Strength, muscle growth, or endurance — each goal has its own intensity zone.

At a glance

The Short Answer

It depends on the goal: lift 85–95% of your 1RM for maximum strength, 65–85% for muscle growth (hypertrophy), and 50–70% for muscular endurance. Enter a recent set above and the percentage table gives you exact working weights for each zone.

What Each Zone Trains

  • 90–95% — Strength: heavy sets of 1–4 reps with long rests; teaches your nervous system to recruit more muscle.
  • 70–85% — Hypertrophy: sets of 6–12 reps; the sweet spot for building muscle size.
  • 50–70% — Endurance: sets of 12–20+ reps; builds work capacity and conditioning.
  • 50–55% and below — Warm-up: groove the movement pattern before your working sets.

Round the Weight, Not the Effort

Gym plates come in fixed jumps, so round to the nearest loadable weight — 183 becomes 185. What matters is that this month's percentage work is a little heavier, or one rep better, than last month's.

Frequently Asked Questions

What percentage of 1RM builds the most muscle?

Hypertrophy responds best to roughly 65-85% of 1RM taken close to failure, typically sets of 6-12 reps. Total weekly volume matters as much as the exact percentage.

How many reps can I do at 80% of my 1RM?

Most lifters manage about 8 reps to failure at 80%. That relationship is exactly what the estimation formulas use to work backward from your set to a max.

Should beginners train above 90% of 1RM?

Generally no. Beginners progress fastest with moderate loads and crisp technique; singles and doubles above 90% add injury risk without much extra benefit early on.

How often should I recalculate my percentages?

Every 4-8 weeks, or at the end of each training block. Re-enter a recent heavy set above and rebuild your working weights from the new estimate.
